21-Day Defense Mastery

Defense wins fights. This three-week program takes you from basic guard work through head movement, parrying, and counter-punching. By the end, you will have the defensive instincts to make opponents miss and pay for it.

Day 1: Guard Foundations

Build the endurance to hold a high guard for entire rounds.

LEARN: High Guard
PRACTICE: Hold 5lb dumbbells in guard position for 3 sets of 90 seconds. Rest 30 seconds between sets.

Day 2: The Parry

Deflect straight punches with small, sharp hand movements.

PRACTICE: Shadowbox 3 rounds. Visualize an incoming jab and parry before throwing a cross counter.

Day 3: The Catch Block

Absorb hooks safely using the open glove.

PRACTICE: Partner drill: Have a partner throw light hooks at 50% while you practice catching them.

Day 4: Slipping Outside

Move the head off the center line to avoid straight punches.

PRACTICE: Slip rope drill: 3 rounds of continuous slipping under a rope at chin height.

Day 5: Slipping Inside

Inside slip to set up the uppercut counter.

PRACTICE: 3 rounds shadowboxing: Alternate inside and outside slips, throw a counter after each.

Day 6: Active Recovery

Light movement and visualization work.

LEARN: Shadow Boxing
PRACTICE: Light 3-round shadowbox focusing purely on footwork and head movement. No power.

Day 7: Bob and Weave

Duck under hooks with a U-shaped body motion.

PRACTICE: 50 continuous bodyweight squats, then 3 rounds of bobbing under a rope.

Day 8: Defense Combinations

Chain defensive moves together.

PRACTICE: 3 rounds shadowboxing: Slip-slip-bob-weave pattern, repeat continuously. Come up with a hook after each weave.

Day 9: Parry and Counter

Turn defense into offense.

LEARN: Pull Counter (Counter Cross)
PRACTICE: Double-end bag or shadowbox: Parry the jab, fire the cross. 3 rounds.

Day 10: Shoulder Roll Introduction

Learn the Philly Shell's signature defensive tool.

LEARN: Shoulder Roll
PRACTICE: Mirror work: Practice the shoulder roll motion for 3 rounds. Focus on minimal but sharp rotation.

Day 11: Core Armor

Condition the body to absorb punishment.

LEARN: Core & Body Conditioning
PRACTICE: Complete the full core armor circuit: planks, side planks, hanging leg raises, Russian twists.

Day 12: Neck Strength

Protect the brain — build the shock absorber.

LEARN: Neck Strengthening
PRACTICE: Full neck training protocol: bridges, band resistance, shrugs.

Day 13: Active Recovery

Roadwork and mental visualization.

LEARN: Roadwork (Distance Running)
PRACTICE: Easy 3-mile run at conversational pace. Visualize defensive scenarios.

Day 14: Pull Counter

The hardest hitting defensive counter.

LEARN: Pull Counter (Counter Cross)
PRACTICE: Shadowbox 3 rounds: Pull back from an imaginary jab, immediately fire the cross.

Day 15: Rope Escape

Survival skill — getting off the ropes.

LEARN: Rope Escape
PRACTICE: Stand against a wall. Practice all 3 escape methods: pivot, clinch, fight out.

Day 16: Corner Escape

The most dangerous position — learn to escape.

PRACTICE: Find a room corner. Practice pivoting out while throwing a hook. 50 reps each side.

Day 17: Counter Combinations

Multi-punch counters after defensive moves.

PRACTICE: 3 rounds: Slip outside → 1-2 counter. Slip inside → uppercut-hook. Parry → cross-hook. Alternate all patterns.

Day 18: Pressure Defense

Staying composed under relentless pressure.

PRACTICE: Sparring or heavy partner drill: Partner applies constant pressure for 3 rounds. Focus on head movement and counters.

Day 19: Ring IQ Day

Distance management and ring generalship.

LEARN: Distance Management
PRACTICE: Shadowbox 5 rounds: Manage distance, never let an imaginary opponent get closer than jab range.

Day 20: Full Defense Sparring Simulation

Everything together under pressure.

PRACTICE: 5 rounds of shadowboxing simulating a sparring session. Use all defensive techniques learned. Move, slip, counter, pivot.

Day 21: The Final Exam

Full defensive repertoire under pressure.

PRACTICE: 6-round session: Rounds 1-2 defense only (no punching). Rounds 3-4 defense and single counters. Rounds 5-6 full offense and defense.
