When to Use
Use for shoulder endurance conditioning and rhythm development after your main boxing work. The speed bag does not build power, but it develops the coordination, timing, and shoulder stamina needed to keep your hands at chin height for 36 minutes across 12 three-minute rounds without your guard deteriorating from fatigue.
Execution Steps
- Stand directly in front of the bag with your feet shoulder-width apart and hands raised to chin height, positioning yourself so the bag is at eye level and your fists can reach it with elbows bent at roughly 90 degrees.
- Strike the front face of the bag with the bottom of your fist using a small, controlled circular motion, keeping the wrist firm and the movement compact to maintain the precise timing needed.
- Count the bag's rhythm by listening: it should hit the rear platform three times between each of your strikes, creating the classic "tap-tap-tap-STRIKE" cadence that indicates proper timing.
- Alternate hands in a steady rhythm, maintaining consistent contact without hitting harder or faster than the bag's natural rebound allows — work with the bag's physics, not against them.
- Keep your elbows elevated at shoulder height throughout the entire round — this intentionally fatigues the deltoids and builds the specific endurance needed to maintain your guard during a fight.
Coaching Cues
Pro Tips
- Start slow and master the three-rebound rhythm at 50% of your maximum speed before gradually accelerating — the speed will come naturally once the rhythm is locked into your neuromuscular memory.
- Practice lead hand only for one round, rear hand only for one round, then alternating for one round to develop coordination and endurance independently in each arm.
- Remember that the speed bag is exclusively about rhythm, timing, and shoulder endurance — if you are trying to hit it hard, you are using it wrong and should switch to the heavy bag.
Conditioning Drills
- 3-minute rounds on the speed bag, 3-5 rounds with 1-minute rest, matching fight round structure to build shoulder endurance under time pressure.
- Endurance challenge: Maintain unbroken rhythm for a full 3-minute round without dropping or missing — build to 3 consecutive rounds without a single break.
- Speed Ladder: Start at 50% speed for 30 seconds, build to 75% for 30 seconds, reach maximum speed for 30 seconds, then slow back down — repeat twice per round.
